Please join us in welcoming Jordan to his new position as General Manager of CrossFit Malibu! -[[[-[[[- Of course, he is no stranger to The Hut, joining back in 2012 as a senior Sports Medicine major. He continued on to participate in the joint Pepperdine/CFM internship program, coaches preparation course and then took his level 1 seminar before coming on to coach with us. During that period he also took his CrossFit Kids training. -[[[-[[[- After finding himself back in ...Denver, his local CrossFit gym learned of his secret talents, roped him into coaching a few sessions and before long he created a successful teens and kids program, then went on to become the head coach and manager of CrossFit programs and coaches. In the meantime, he also attained his CrossFit Level 2 AND met Mandee, who he is now married to! When she got a job that brought them back to the area just over 3 years ago, Jordan started back up at the Hut and soon earned his CrossFit Level 3 designation. -[[[-[[[- Over the past few years he has also been the head coach at Autumo CrossFit in Moorpark as well. In his new position with us, Jordan will still be a fixture coaching group and individual sessions. He has already been doing a great job programming workouts over the past number of months (whether you knew THAT or not!). ~Primum non nocere~ A fundamental principal in bioethics and across the medical treatment field is often translated as Do No Harm. A more broad look at this concept is that in any given problem or situation, there exists a potential option that doing nothing might be a better solution than doing something, just for the sake of doing something. Each one of us, whether conscious of it or not, has decided that undertaking a physical training program imparts more GOOD than HARM... to us as individuals. As coaches, we make choices that apply to large groups and then make more nuanced decisions on an individual basis regarding what athletes do at the Hut. With the overriding principle of primum non nocere in mind- coaches and athletes tacitly come to mutual agreements on a daily basis regarding the nature, the volume and the difficultly level of the work that is prescribed and then accomplished. Seek out, on a daily basis, that solution that is ‘just right.’ ...... ~Te Cura~ A corollary to the above discussion, I would suggest, is Take Care of Yourself. Given the workout listed, coaches provide guidelines for scaling, modifying and/or substituting certain movements. The coach/athlete interaction sometimes is short and sweet (‘substitute sit ups for the toes to bar’) sometimes it is part of a long history of discussions, phone calls, meetings, emails in which coach/athlete have been addressing an issue that is ongoing. Coaches won’t usually be able to know about issues you don’t discuss with us. And we can’t get inside your body and FEEL what you are feeling. Recovery, mobility, days off, active rest all part of maintaining your physical fitness. Many of you have no problem getting in here and working yourself into oblivion. Keep a long-term perspective. The medicine we take is rather potent. It is quite the norm to enter the Hut and hear stories of soreness. It is difficult work that creates some mental and physical suffering. How many consecutive days of this is a good idea? Early CrossFitters following the main page tend/ed to go 3 on 1off- that is three WODs in three days and then a day off. The main page is still programmed that way- they give you three workouts in a row and then the next day’s post indicates a ...rest day. However, CFM programs 6 days a week. So when should you rest, when should you train? Good question. ....... Volume of training may vary quite a bit depending on how long you have been doing CrossFit, what your goals are (competition vs health/fitness), other life stresses and time commitments. If you are new to training with us, you might find that you are pretty sore most of the time. This will diminish after a few weeks, after which you can expect to be sore less often- following 1 in 3 training sessions, more or less. There are certain WODs that elicit a greater potential for soreness than others and while I won’t elaborate now- try and see for yourself which movements result in higher degrees of soreness. Of course, following a week(or more!) of rest, you should expect to become sore again following your first WOD which is reason enough to keep coming back! ....... So, how many days each week? Most start with 2 or 3 and then hover around 3-4, depending on many things: the rigor of the programming that particular week, how much recovery you are getting (good sleep and good food are key to quick turn around), how many outside activities you are doing- many CFMers do other things; tennis, running, surfing, mountain biking- which is highly encouraged as this gives a domain in which to express our fitness. You can also try various combinations of work/rest. Try 2 days of training and one day off, then 2 on and 2 off. This points to one thing: experimentation. Think of today as a running workout that just so happens to have 2 other movements. Picture those other movements- the push ups and front squats- as obstacles. And the beauty of obstacles are that they serve as aspects in life that can be overcome and by doing so, growth takes place. Obstacles that are too big can overwhelm us to an extreme, can force so much bending that they can readily break us. To keep the analogy going -front squats at 200kg or 200 push ups per round wou...ld be just that- overwhelming to the point of breaking. Too much to take on TODAY and of course, they essentially negate the other movement- the 800m run x 3. Obstacles that are not big enough don’t involve any novel adaptation to overcome. So today, let’s seek out a right-sized obstacle. Some front squats- heavy enough to make that next run wobbly, but a load that you can get through in one set. There is no rack allowed; simply clean it, get in 15 squats and then go on that next run. Now, 20 push ups equal a SMALL set for even a 3 round workout. Make these a bit more difficult on yourself. Many of you will blast through the sets unbroken- great. Others might take the approach of small sets, small rests- fine as well. Just don’t get yourself bogged down with singles. IF you think this might be you- then scale the difficulty level. And finally, the run: push the pace! Yes, despite the drunken sailor legs that will result from the squats and the speed of the turn. Those who cannot keep at a steady speed for 800 should try just 600. And for the orthopedically challenged (and perhaps the 5pm class in. the dark): Row 1000/800m or Bike 1.3/1.0 miles per cardio bout. #crossfit #malibu #crossfitmalibu

Way back in 2009 or ‘10 Jason Khalipa came to visit CrossFit Malibu to do some training while he was on a trip in LA. He hung out with all of us during our 9am workout session I can vividly recall our workout was 4 rounds for time of 10 deadlifts and 400m runs. ........ He continued on afterwards to complete another 3 WODs, including some heavy push jerks off the rack, and a twenty-five minute AMRAP. Reading from his phone, he wrote the workout on the chalkboard: 400m run, ...50 wall ball shots, 32kg KB swings he called his coach and said something like, Did you mean to say 25 minute AMRAP? He listened to the response and then said, oh ok Yup, then saying to me, it’s a 25 minute AMRAP. ........ So for today, ....... Yes, we do use our time together to figure out scaling options so that workouts can fit ability levels and to ensure that everyone is hitting the intended volume of work based on individuals’ capacity. In many cases we are also pushing you to w...ork with intensity- to get you to maximize THE key to results: moving with power. ........ But MOST of our efforts and attention is directed at moving effectively and efficiently which increases the level of safety of our training program. We do this forever. Not just in your orientation session when we are covering the very fundamentals of a squat or in the Elements Series as we introduce newcomers to the 9 foundational movements and convey the CrossFit training regimen through first-hand experience. But we continue to help you refine your movement patters so that your results will manifest as you expect them to- within a reasonable time frame and via sensible progressions that minimize undo exposure to injury and overuse. ........ What we do NOT do is leave you on your own to decide when to add more weight, when to over Rx a workout, or to develop unsafe movement habits- leaving you unchecked or without assistance. It is why you don’t see people walking in and out of the Hut simply doing their own thing, listening to their airpods, and moving to the tune of their own coaching. The Foulquier Family have been active athletes at CrossFit Malibu for about 5 years, essentially since about the time they relocated to Malibu straight from Marseilles, France. Thib, Sandra, older brother Valentin and younger brother Romane landed in the USA, opened some hair salons- one in Malibu- alongside a boutique called ‘Les Mistinguettes.’ Thib continues to run the operations of his business in France from his laptop with (pre Covid) a 10-14 day trip back home every ...3 months or so. No English, no problem. Romane (pictured below) jumped right into 4th grade at Webster and quickly became the kid everyone wanted to hang out with AND- as his parents say- became American in about 6 months. He picked up skate and skim boarding, to round out his athletic skills that he brought from France- namely soccer. He is also a proficient viola musician, playing in the Malibu High/Middle School Orchestra. If you have ever spoken with Romane- you will find a mature young adult wrapped in a 9th grader’s body a body that is bound to start getting ripped soon, with all of the training he has been doing these days! Thib and Sandra come to see us a few times each week for ‘couples therapy’ (private training sessions;) and a couple more group sessions each week. Darryl just completed his 8th year at CrossFit Malibu! Congrats and thanks for being a part of our community for approximately 72.2% of it’s existence. Of course, all of you already know that Coconut has attended more WODs than any canine at the Hut but did you know that Darryl likely holds the record for the most WODs any human has done at the Hut?! This is a statistic that is tough to confirm but due to his consistent schedule for most of the last 8 years (often 6 days per ...week!) he is the current frontrunner. ........ When Darryl arrived at CrossFit Malibu he was known as the Other African as Holden was our original athlete representing South Africa. Darryl has now spent the majority of his life in America BUT he did actually grow up in the exact generation of those who were major fans of Rodriguez (Searching for Sugar Man). At times both of Darryl’s kids Tiana and Sean trained at the Hut as well making it a true family affair. Do any of you remember when Darryl did the Whole Life Challenge and crushed it- creating some of the best pre-post pics CFM has ever seen! Darryl might have the best lululemon collection of all- but often forgets the shirts. ........ In the early period of Darryl’s lifespan at the Hut he ran a yoga retreat center in Ojai- and on two occasions he hosted some really FUN CrossFit Malibu get-aways. Darryl has been a regular at everything we have done, from deadlift BBQ’s to movie nights, Thanksgiving dinner, Brody’s Wedding, Taco Trucks Celebrations, the CrossFit Open Competitions, and of course, the Decathlon. Darryl- we have thoroughly enjoyed having you in our group and to count you among us as a friend. Keep coming back!

We are proud to claim that Pam’s CrossFit roots sprouted here at The Hut and she has grown into a full-on oak tree over the last 3 and a half years. ........ She brought with her a background in swimming and cheerleading *(read: competitive, physical, and moderately outgoing!) and more interests and hobbies than any human I know. From what I’ve gathered over time she can renovate and decorate a house, throw some amazing pottery, take care of horses, do triathlons, knows a ...ton about vintage cars and NOW she coaches at 1* CrossFit in Rhode Island. ......... Pam went through our very own coaches-prep program, got her Level 1`Certificate about a year and was getting ready to complete our internship about the time Covid hit. Coincidentally, that was at her 3 year CrossFit anniversary and she has spent the last 6 months in training- both to become a coach AND her own physical training in her home gym (via many of our ZOOM classes!) and then at One Asterisk. Our first CrossFit Malibu highlight comes from the Jones Family-Trisha, Tom, and son Jaxon- who now live up in Lake Tahoe. They made the move north after their Malibou Lake home was lost in the Woolsey Fire. Their relationship with CrossFit started prior to their experience with CrossFit Malibu- when Tom’s company produced a Fight Gone Bad event in Los Angeles. It was there that they heard about CrossFit, it was also there that Jax took his first reps on a C2 rower! ........... As years progressed, Jaxon would come in and train with us to prepare for elementary school track and field competition days then did some swim training to get ready for the school swim team. Eventually on some mountain bike riding outings in Bluffs Park he found an activity that become his thing- something he loves to do now up north (with a lot more padding!) Hey, it doesn’t mean you don’t have every right to crawl out of bed, sip some coffee, and watch the ball of fire predictably emerge to start a new day. When you take a look back at a month (or more!) of workouts that you get done at the Hut, it is clear to see the variety of tasks that you complete. Many durations of work, heavy to bodyweight and back again, various skills, with a few of your true strengths as well as your weaknesses are covered. Today’s training session is a microcosm of an entire month. Something heavy, something fast, some endurance, a final blast. +++++ The series of today’s tests could also be looked ...at as a workout that is like the Hopper Model in testing fitness levels. The MORE load you lift on the Turkish Get Up, the more likely you are to need work on your mile run. If you can do the mile run in 4.5 minutes, it might just predict that your plank and push up aren’t yet top notch. +++++ The prediction is that anyone who WINS one event will likely need work on one or both of the others. Welcome to (back to) CrossFit Malibu: Dane has joined us after listening to Jenny’s stories of CrossFit Malibu for the past year or so! And it is great to have Jenny rejoin us as well after doing LOTS of ZOOM sessions from her backyard and living room with her daughter Aria. Kristin Kiefer’s daughter Brita finished Elements and has started group classes this past week. She is the 3rd (I think!) of the 4 Kiefer girls. Joe (pictured below) and his older brother Jake trained wit...h us 3 summers ago as they got back in shape for fall sports at Harvard-Westlake. Joe will play baseball there for his final year and Jake starts his second year at USC. It’s great to have Laura back from Central CA no longer the central valley but the central coast. She starts back up at virtual Pepperdine next week but is happily doing so from Malibu (very smart!). Welcome back to Thib Sandra and Romane who just returned from France just as we said Bon Voyage to Eric and Joanna who just set sail for the Pyrenees this week. See more

Sunday in the Surf and Sand Outing is this coming Sunday August 2nd ..... time: approximately 7am-1pm ..... location: Trancas end of Zuma Beach between lifeguard towers 14-16... (Look for Mike’s big grey van in the beach lot precise location not exactly known as yet) ..... bring: any and every beach toy and piece of water equipment boogie, surf, and SUP boards, fins, snorkels & masks, wetsuits, kayaks, skimboards and anything you might want to use/loan out. Food or walk over to Starbucks or Vintage at some point. ..... park: on PCH where it is free but seems to be increasingly tough to find after 9am on weekends or in the pay-parking lot entrance at Busch Drive. Perhaps walk over from the Vintage Market lot- anything you need to buy for the ocean can be found at Drill which opens at 10am. to do: Hang out and do beach stuff- surf, swim, skim, paddleand at some point in the morning we will venture off west past Victoria Point towards Sea Level for some basic paddling instruction and fun. There are not any scheduled events. Little did she know that this type of general fitness regimen would prepare her for high level athletic accomplishments. She had been active her whole life and typically chose yoga, hiking, and volleyball as her main types of physical activity. Some of you have noticed that we are not posting all athletes’ scores to our chalkboards regularly and leaving them up for a week like we have done for the past 10.5 years. We decided on this to discourage everyone from strolling around the Hut. Trying to do what we can to keep people within their given station- writing scores up in the front room would make those scores available to only 2 people per class so it was decided to stop the scoreboard for now. ....... NOW that... doesn’t in any way mean that we have changed our opinion on the importance of tracking workouts. In fact, just yesterday- Dr Jo and Dr Deb both had compare to scores from over 3 years ago and both of them set PRs congrats they have shown that they still are improving their fitness over their decade-long CrossFit journeys! This is the type of tangible evidence that is so great to have to prove that our training is STILL making us better. ........ So- keep bringing your journals to every class session. Write down all details of a given workout. IT is possible that you will repeat it again it in the future. I also believe that the mere action of recording something on paper- like the habit of journaling- is an act of reflection that serves a greater purpose (that is a longer blogpost for another day!) #crossfit #crossfittraining See more

During the shut down we got a few new windows installed that look out onto Malibu Creek State Park (by María) and the Malibu Pier ( by Mike). The Hut was founded on the premise that the physical body needs stress to drive healthy adaptations in strength, power, speed, resiliency, and work capacity. But the physical body is merely a starting point for how humans are gifted with the ability to drive change within themselves. Go run, lift, surf, climb, and swim. Today’s mystery athlete hanging from the pull up bars was one of our winners who recently a King Kong Apparel gym bag because she was the second most consistent in attending ZOOM workouts during our 90 at home time. Ironically, she still needs to install a pull up bar at home :). She not only showed up to MOST of the daily sessions but also organized some small group bike rides and has recently done the same with ocean swimming. I am sure that if you don’t know her by the description above, that you will recognize the musculature of her upper back/shoulders. Train Different. ..... So, we are coming off of 90 days of doing things a little bit differently than we have been accustomed. After most of us became relatively used to getting in our workouts over ZOOM boom, we are now back together LIVE and in person once again doing it yet another different way. ..... Booking classes in advance, limiting group numbers to 7 people, washing hands and wearing masks on the way into the Hut, staying within our stations for the session, fi...nishing early to have enough time to clean and sanitize our equipment, not being able to have complete interaction with everyone in the class, not writing our scores up on the board. ..... But let me tell you that the vast majority of CrossFit Malibuites (85% of those who responded to our email survey) reported training at least as much during the 90 day gym closure as you had been training prior to the shut down. Some of you even feel like you became fitter during that time. This means most of you were able to transition from a vibrant and results-positive training community to virtual home confinement and still you were able to THRIVE! You took home a few pieces of equipment, innovated some other gear, and then, via computer screen, participated in CrossFit sessions in your living room, home office, garage, patio, etc. AND YOU F>@$ING pulled it off! How is that even possible? ..... And now here we are back at the Hut. Which by all accounts is SO AMAZING but it still feels a little strange. Hang in there. We are literally only 2 days into this thing. Take a breath, figure out your Mindbody account, make time to get into the routine, read this blog and internalize the workouts before you come in (even if it is just for a few minutes in the car before you walk in), and then come in and get the workout done. CROSSFIT Malibu is open for group classes on Monday. Just as you and your families are doing- we are taking this one day at a time. Mayor of the City of Los Angeles Eric Garcetti just announced mandatory closures of many businesses- among them restaurants, movie theaters and gyms. If and when that is issued by Governor Newsom in the State of California or right here in Malibu by our Mayor, then we will close in compliance with those orders. ......... Until then, our hours on ...Monday March 16th are as usual- see below. You will also notice that there is a Home Workout Option. We will post a version or other workout daily so that you can keep up with programming at the Hut if you are staying at home or can't make it to the gym. .......... If we do end up having to close- we will have meet ups at beaches, parks and trails so that we can get in some training, enjoy the fresh air, and get out our frustration and worries. We will also be able to write person-specific programming of workouts that you can do at home if you simply give us a list of the equipment you have at home! ........ Finally- please check in here often. There will be daily wods and other announcements posted. ........ Monday's WOD at 6, 7, 9am and again at 4 and 6pm Every 3 minutes for 8 rounds of: 3 squat cleans 2 push press 1 box jump (36/30") Rest until the next 3 minute round begins Post number of sets at heaviest load and box height Home Workout Option Every 3 minutes for 24 minutes complete: 3 maximal effort standing broad jumps 2x25m bear crawl 3 maximal effort standing broad jumps 1 minute handstand hold Some workout notes for at home option: Get in 6-8 minutes of a general warm up (GWU) of Simon Shuffle, leg swings and swipes, air squats, walking lunges, push ups, and hanging (if you have a spot!) Then work through a very relaxed 2 rounds of the workout movements Broad jumps: after a SOFT landing, compose yourself, take a deep breath, get set and JUMP again. Crawls: measure off 8 really big steps- that's close enough to 25m. Bear crawl at a relaxed pace Handstand: stop at 1 minute if you make the duration, if you can't, then go as long as you can.
